What to know about rye flour

Almost everyone who reacts to rye bread blames the gluten, and for most of them the gluten is not the main problem. Rye flour is the most fructan-dense of the common bread grains, and we grade it a full step above wheat flour on both fructans and total FODMAP load. That is the buried lede on this ingredient: a dense slice of rye can produce more bloating, wind and cramping than the same weight of wheat bread, which is exactly why so many people conclude they are gluten sensitive after a rye sandwich when what they are really meeting is a large dose of a fermentable carbohydrate. The gluten is real too. Rye carries secalin, one of the three gluten proteins, so it is off limits in coeliac disease no matter how it is fermented. The two triggers simply travel together in the same slice, and separating them is the useful thing a food journal can do for you.

Watch for

  • Top of our fructan scale, above wheat flour rather than level with it, so rye bread and rye crispbread are among the heaviest FODMAP hits in a normal bread aisle
  • Contains gluten in the form of secalin, so rye is unsafe in coeliac disease and is one of the grains a wheat-free label does not cover
  • True long-fermented sourdough rye is the traditional form for a reason: extended fermentation lets the yeast and lactic bacteria consume a good part of the fructans before baking, which lowers the FODMAP load but leaves the gluten entirely intact
  • High in nickel, since wholegrain rye keeps the bran and germ layers where the kernel concentrates it, which matters if you are working through systemic nickel allergy
  • A poor fit for SIBO protocols and high on lectins, both consequences of it being a fermentable whole grain rather than a refined starch
